- Daily stretching — targeted calf stretches plus a specific plantar fascia stretch, where you pull the toes back and work along the arch. Doing these before your first steps in the morning takes the edge off the worst part of the day.
- Progressive strengthening — graded calf raises and foot-intrinsic exercises that rebuild the capacity of the fascia and the muscles that support it. This is the step most people skip, and it's the one that keeps the pain from coming back.

What causes pain at the back of the heel?
Pain and stiffness at the back of the heel — rather than underneath it — usually points to Achilles tendinopathy, an overload problem in the large tendon connecting your calf muscles to your heel bone. It's especially common in runners, recreational athletes returning after time off, and active adults over 40, and it tends to announce itself with morning stiffness that loosens as you move, then aches after activity.
The location matters. Pain in the middle of the tendon behaves differently from pain right where the tendon attaches to the bone, and the exercise prescription changes accordingly — one of several reasons a proper assessment beats guessing from an internet search.
The treatment with the strongest evidence is progressive loading: a structured series of calf-strengthening exercises that starts at a level the tendon tolerates and builds gradually over weeks. Why does the ball of my foot burn?
Burning or aching under the ball of the foot is usually metatarsalgia — irritation of the tissues under the heads of the long metatarsal bones — or, if the discomfort sits between the toes, possibly a Morton's neuroma. The two are cousins, and both come down to too much pressure concentrated in too small an area.
- Metatarsalgia feels like a deep bruise or a burning pad under the forefoot, worse in thin-soled or high-heeled shoes and after long days standing. Contributing factors include tight calves (which shift weight forward), stiff big-toe joints, and foot shapes that overload the second and third metatarsals.
- Morton's neuroma is an irritated nerve between the metatarsal heads — most often between the third and fourth toes — and produces the tell-tale sensation of a pebble or rolled-up sock in your shoe, sometimes with tingling or numbness into the toes. Narrow, tapered toe boxes are a major aggravator.
Treatment for both starts with pressure redistribution: a wider toe box, a stiffer or rockered sole, and often a small metatarsal pad placed just behind the sore spot. Do I need custom orthotics for my foot pain?
Sometimes — but as a supporting player, not the whole show. Custom orthotics can meaningfully reduce day-to-day pain by redistributing pressure and supporting the arch, which is particularly valuable if you spend long shifts on your feet, have notably flat or high arches, or are managing metatarsalgia or a neuroma. What orthotics can't do is restore the strength and tissue capacity your foot actually needs — that comes from the exercise side of the plan. How long does foot and heel pain take to get better?
